Hands slightly wider than shoulder-width, body in a straight line. Lower chest to the floor, elbows at 45 degrees. Push back up. Modify from the knees to build toward full push-ups.
4. Incline Dumbbell Press
Muscles: Upper pec major (clavicular head), anterior deltoids.
Sets: 3 × 10 to 12 reps.
Set a bench to 30 to 45 degrees. Hold dumbbells at chest height, palms forward. Press up and slightly inward above the upper chest. No bench: elevate hips on a step for a floor variation.
5. Standing Chest Fly
Muscles: Pec major, anterior deltoids, serratus anterior, core.
Sets: 3 × 12 to 15 reps per side.
Stand with feet hip-width, slight knee bend. Hold dumbbells at sides, palms forward. Lift one dumbbell across your midline to shoulder height, palm facing up. Lower with control. Alternate sides.

6. Diamond Chest Press
Muscles: Pec major (inner), triceps, shoulders.
Sets: 3 × 10 to 12 reps.
Lie on your back, dumbbells at mid-chest, elbows pinned at sides, palms facing each other. Press both straight up to arm's length. Lower with control.
7. Dumbbell Svend Press
Muscles: Upper pec, anterior deltoids, deep core.
Sets: 3 × 10 to 12 reps.
Stand with feet shoulder-width, core braced. Hold two dumbbells pressed together vertically at the chest. Squeeze them against each other and press straight out at chest height. Pull back to start.
Use lighter weight than expected; the constant squeeze is the work, not the load.
